Training 27th and 28th November

I decided to take day off on Monday because I just did not feel like training at all. I had really intense 3 days of training, so I decided to follow my body…

Tuesday:

Did just Outlaw…but anyways….conditioning was tough…

WOD 121127:

BB Gymnastics

1) 5X1 3 Position Snatch @ 75% (low to high) – rest 60 seconds, DEMO VIDEO  – 85#. Nice and smooth, tried always to get squat snatch,no always successful…
2) 5X1 3 Position Clean + 1 Push Jerk @ 75% (low to high) – rest 60 seconds – 115#. Too light…

Strength

1) Back Squat:
-Every 30 seconds for 4:00 minutes – 1 rep @ 85% (9 total reps) – 195#
-Rest exactly 2 minutes.
-Every minute on the minute for 4:00 minutes – 1 rep @ 90% (5 total reps) – 205#

2) 5X3 Front Squats (3 count pause on 1st rep) – heaviest possible, rest 60-90 seconds. 135/145/155/165/170#. Started with lighter weight to get really comfortable in bottom position for 3sec. count and then was just checking until where I could go up…for 170# though back started to be round 😀

Conditioning

2 min ME Row for Calories – 37kcal.

-rest 1 minute

4 min AMRAP of:
15 Pushups (hand release)
10 T2B

RESULT: 4 rounds +1 Pushup

-rest 1 minute

4 min AMRAP of:
15 Jumping Squats 45#
10 Pullups

RESULT:  3 rounds+9 squats ( I couldn’t imagine that squats will be hardest part – they were just killing and burning and I thought that they would be really easy. Couldn’t have been more wrong….

-rest 1 minute

2 min ME Row for Calories – 32kcal. (longest 2mins. ever….could not wait until this torture will finish)

Wednesday:

I did an early training!!! I woke up at 6:15a.m. to do training before my classes, so it was short and intense….Short still took me around 1,5h to make :))))

WOD 121128:

BB Gymnastics

1) Every 45 seconds for 5 minutes:

1 Power Snatch + 1 Hang Power Snatch @ 70% (of max Snatch any style) – 80#. Super nice and easy….it feels so good to do something without getting frustrated.

2) Every 45 seconds for 5 minutes:

1 Power Clean + 1 Hang Power Clean @ 70% (of max Clean any style) – 105#. I already forgot what it means to clean so light :) And I did not even had to push jerk, which recently has been my nightmare and I need to work a lot on it….So, I was super happy that I did not have to jerk at least once…

Strength

1a) 4X3 3 Stop Snatch Pulls – heavier than last week, rest 45 sec. DEMO VIDEO – 155#, 2×175#

1b) 4X5 Hang Clean Hi-Pulls – heavy (BB should rise to chest height – elbows above bar), rest 45 sec. – 3×115#. That was actually harder than I thought initially that it would be: tried to use the same weight as for snatch pulls and absolutely failed, then tried to use 125#, but could not pull it to my chest from hang position, so had to readjust myself again and go with 115#.
1c) 4X5 Split Press – heavier than last week, rest 45 sec. DEMO VIDEO – 75#, 85#, 95#. Decided to go lighter at the beginning, because Sunday that felt really hard, checked video this morning and saw that my position was far from perfect.

Conditioning

Choose one…

Row: 4X500m – rest 2:1 – 30 burpee penalty for every set that deviates +/- 5 sec. from the fastest set.  As I already ran Sunday, this time chose rowing 🙂 Times: 1:52min, 1:55, 1:54, 1:57 + 30 burpees penalty.

Run: 4X400m – rest 2:1 – 25 burpee penalty for every set that deviates +/- 5 sec. from the fastest set.

Swim: 7X50m – rest 3:1 – 20 burpee penalty for every set that deviates +/- 5 sec. from the fastest set.

Then…I decided to check my back, because everyone were telling recently that I look very cut 😀

Do I?

recap….

Oh….wow…it’s been long time since I have been blogging, two months….and it’s not that I haven’t been training or cooking or learning something….I have been doing all of it and even more and that might be the reason why I did not have that much time to blog or I just did not force myself enough…But I am back and I have what to share….

Training:

Since my September training, I did improve on my olympic lifts and lost it again :))))

My snatch is still the same: 115#, but I got 145# on clean and jerk and 150# on clean. Now I totally lost my jerk and I am very unwilling to do it and I have hit so many times my chest while cleaning that sometimes I just back up, even though I know that I can actually hit big numbers. I am just scared and have to work work with it….

My Front Squat increased to 186# last time when I checked, my Back Squat is 230#, My 5RM OHS is 120# and max. 130#. Bench press:165#. I have to say that I feel much more comfortable working with strength exercises than barbell….Maybe because in strength you have less chances to be hurt :)))

I still don’t have my muscle up, but it is very close….I am able to make few chest-to-bar, but I can’t connect them….I still work on my bar muscle-up and kipping toes to bar…

My endurance increased a lot, probably because I do Outlaw training minimum 4 times a week, usually 5 and then I do box workouts about 3 times a week, ideally after Outlaw workout. So, I work out 5-6 times a week, on average 2 hours a day 🙂

All in all, I am moving forward towards my goal but it is far from being accomplished. Even though usually I dominate in my box and almost always hit leader board, I am far from that when I check how others are doing in Outlaw. It’s like two different worlds that I live in…In one most of the time I feel like looser (except conditioning and sometimes strength part) in the other I am leader 🙂 I need both of them….

French:

My course is going really well….I have improved my french a lot and now feel quite comfortable using it every day. I started talking with Keven in french as well, at least 50% of the time 🙂 It also includes course on job search, so we are writing our CV, motivation letter and preparing for interviews in french and getting to know Quebec job market.

Cooking:

This obviously will require separate post, but I have been trying out some new recipes. Obviously desserts are a must, but I do have some food recipes up in my sleeve.

Nora:

My little Nora became already a bog dog and started her first heat. Now she is much more calmer and we gonna start doing some training courses with her. She already knows a lot of commands that I have taught her, but I want to have it perfect and maybe participate in competitions some day, so I want to make sure that I put all effort in training my dog, especially because she will be around us at least 10 years and will see our children growing 🙂 Here is the picture of her getting ready for winter 🙂

Week of training campus (almost)

This week have been crazy and next week is supposed to be not even less crazy. I my gym they are offering free gymnastic and weightlifting classes, so obviously I am taking all that I can and work out as crazy. I forgot what it means not to be sore but I am happier than ever. Except that maybe it would be nice to sleep not bothered by the pain in my arms, but…c’est la vie…This is my choice and this is price of learning and pushing limits…I have been so busy, that did not even had time to write everything down or more precise…to post it…

So, what’s been happening all this week?

MONDAY:

10a.m. Crossfit class with multiple WODs ofAMRAP 7mins.

WOD1:

  • 8 burpees jump over the box (60cm)
  • 8ring dips
  • RESULT: 5rounds.

WOD2:

  • Row 250m.
  • 12 KB swings@53#
  • RESULT:3+253 rounds

WOD3:

  • Sled Push (40kg)  Found it super difficult to do and struggled a lot, just couldn’t gain speed and my legs were really burning from all previous WODs.
  • 12 knees to elbows.
  • RESULT:2rounds

FINISHER: For time

  • 30 wallballs @16#
  • 30 ABDOS
  • RESULT: 1:39min.

19h. Powerlifting class that lasted till 21h.

oh wow…I WAS SORE…I am still sore after each class. Loads of Overhead squats, snatches and jumps and I don’t even remember what. Great coach…Very attentive. He said that I am very very strong physically, so there is no point to work on my strength, just on my speed and technique which is exactly why I took classes for: to be able to apply my strength  properly.

By the way…I received my order from Crossfit Reebok, so I got my shinny new Crossfit Oly shoes and my Reebok Nano2. Super excited about that. Reebok Nano shoes for WODs seemed a bit hard to the heal at the beginning, but avoided having any blisters, so seems to be nice. Not sure if my Oly shoes aren’t too big for me, but thats the price of ordering online and I went with convenient size of 9.5US/40.5Europe. But I definitely can tell difference in foot work and stability weighting lifts with both these shoes in comparison to my minimalist running shoes that I used before what were totally unstable for landing.

TUESDAY:

9a.m. Crossfit class

Yes….you read it right…..I was crazy….well….not crazy, but just dis not know what’s gonna happen on Monday when I made reservations for my Crossfit classes. I was tired and missing sleep and feeling sore and guess what part of my class…OHS…and we had to snatch them before….OMG…And my weightlifting coach saw me going to the Crossfit class in the morning after I left gym around 21.15 night before.

So…

SKILLS: Overhead Squats (OHS) Time cap: 10mins.

7,5,5,3,3,….3RM

RESULT: Made 100# for 3 OHS. It is normal having in mind my mode and fatigue.

WOD:

3 rounds for time:

  • 400m. running backwards
  • 7 Power cleans (PC) @ 115#
  • 14 DB Press @ 35#
  • 21 Pull Ups
  • RESULT: 20:08min. Cleans felt easy, however far from being technical, but I really just wanted to get over it and go home 🙂 My butterfly pull ups sucked, because of the chip being to low, so after first round switched to kipping which I still find faster than butterfly pull ups, because I can make more of them in a row.

18h. Gymnastic class

Worked on kipping HSPU, so far can make 9 in a row, should concentrate ore on hip extension and speed that I would have less load on the shoulders. Also worked on ring Muscle ups transition and handstand balance.

19h. Weightlifting Class

yep….I call this “go hard or go home”. this time it was all about jerk. Getting speed on weightlifting from the shoulders. My class took 2.5h. I think coach just wants to kill me. Or probably simply testing my endurance and ability. I almost wanted to cry at the end and kept going. Felt like when I was a child and I would never give up. My last exercise looked like this:

5 rounds of:

  • 5 Split Squat shoulder press @75# (last week it was my max. for shoulder press)
  • 5 Split Jerks@75# (not putting bar on the ground all the time)
  • 5 shoulder press@95# (from the rack)

Honestly….I could not sleep half night because of muscle pain. but I was happy….I am learning and what else I could be asking for?

WEDNESDAY:

REST….that was sooo good…stay at home and do nothing….well….not true….I had to go to take french language evaluation exam so that I could start my french classes. Looking forward to see if I could attend them, because it depends if there will be enough students of my level, which is intermediate. Well, I do speak in french almost every day now even if it is not good, but still…

And of course going to the dog park to train my dog 🙂

THURSDAY:

18h. Gymnastics

Got my first ring muscle up with a little push from coach, however, got frustrated that could not get more 🙂 Practised handstand walk and HSPU and some balancing.

19h. Weightlifting class

This time back to snatches and cleans. The weight did not go higher that 100#, so still basically working on my clean technique and speed. Load of jumps and squats. I did not even notice when coach increased my back squats till 180# which I had to do 3 and did not find that hard. While having in mind that 185# is my 1RM or at least was a week or  couple ago.

FRIDAY:

Rest. yep…I decided to stay at home and not to work out….well, basically because my muscles were sore….Nothing new….

SATURDAY:

10a.m. Weightlifting class.

Snatches and cleans. alternating….and jumping…that looked like this:

  • 3x 3Jumps (w/loaded bar)+3Power cleans @95#
  • 1x 3Jumps+3PC@100#
  • 3x3Jumps+3PC@105#
  • 3x3Hang clean@95#
  • 2x3HC@105#
  • 3x3HC@110#
  • 4x 2 Jumps+2 PC + 2 HC @95#

here I learned that I need to work a lot on timing of receiving the bar, because I was hitting it all the time to my collar bones. It is all blue from that. I even was on the verge of starting to cry, because I did not want any more to make cleans, because it hurts so bad and because of that I missed few times. What coach said? it will only make me stronger or I will learn to receive the bar properly…

then…it came time for snatches and working a lot on speed:

  • 3 x 5Power Snatches (from high boxes) @65#
  • 2 x 4 PS@75#
  • 2 x 4 PS@80#
  • 5 x 3 PS @85#
  • 2 x 2 PS @ 90#
  • 5PS +5 OHS + 5 Push Jerk Behind Neck @75#
  • 3 X 5 PS +5 OHS (rest 2sec. at bottom of each OHS and 10secs. on last OHS) @ 75#

My speed on snatches increased a lot as well as ,my technique. There were few times when I made perfect snatches….I could feel that they were perfect…the weight was just flying and basically landing into my hands….These moments are incredible….I just can’t wait until it will be not 75# or 95# but 145# or much more.

After training I made some skills work for the completion of my tasks, such as:

  • Bar dips. Worked a lot on kipping, need to get those hips moving much more, made 17.
  • Banded Ring Muscle ups- 20.
  • ABDOS – 90
  • Weighed Pull Ups@20# – 10.
  • Push Ups – 60
  • Double Unders: 2×50

SUNDAY

12a.m. Crossfit Class

WOD:

5rounds for time:

  • 400m. run
  • 15 wallballs @ 20#
  • 20 HRPU (Hand release Push Ups)
  • 30 Squats
  • 20 Box jumps @ 60cm
  • 10 DB Push Press @ 35#
  • RESULT: 34:30min.

My cardio sucked today….working all week on weightlifting caused my cardio go down…..or…well…I just hate running 😀

Then I worked to have my skills done:

  • Bar MU Banded: 10 green band, 10 purple band, 5 red band. Really got the feeling of hips to the bar and getting over the bar. Felt very good session.
  • Row 2x250m. Time for 250m.: 0:51min.
  • Ring Dips – 5.

Then I made little training programming: 4 rounds of:

  • 1-2 HSPU
  • 10 burpees
  • 50 DU
  • 5 Strict Pull Ups
  • 10 pistols
  • 3 Kipping C2B (chest to bar)
  • 5 T2B (worked on kipping part, still not there but legs get much higher than before)

So, my skill table for the week looks like this:

  weekly goal Sept.10-16
Butterfly pull-ups 60 63 (kipping)
MU (banded) 25 30
Bar MU (banded) 25 25
T2B 60 60
HSPU 25 26
Strict Pull-Ups 30 30 (10@20#)
Dips/ring dips 60 62
Push-ups 90 180
Sit-ups 90 170
Back ext. 90 90
DU x 50 reps 6 6
Handstand walk 50” 3 2 wallclimbs
Pistols 30 36
Kipping C2B PU 10 11
Handstand 3mins. 3mins.
Run 5km 5.2km
Swim 2km 0
Burpees 100 100
Row 2km 1.5km
L-SIT 3mins. 1min.

I removed DB push press from list as I don’t feel that really need it and rather added L-Sit. haven’t done swimming, juts impossible with time that I have and energy level. Thinking to add from October at least one benchmark WOD to be done in a week, so that I would have guidelines for later comparison, but for September will not bother myself with that.

So, this is how my training week looked like. I think it is pretty intense. Next week will not be easier at all: living la vida loca 😉

What’s on this week and my new classes

Yesterday when I was in a gym, I found out that for September there will be free classes in gymnastic, strongmen and weight lifting, so I got all really excited about that, especially because I was complaining all the time about my lack of technique. Seems like my complains were heard of in some sense and I will have a chance to improve. But that also means, that it will be much more pressure for me to handle all the training, dividing time for extra classes, outlaw training and regular crossfit classes, plus I decided from this week on to add some skill work to my part. I took this idea from one blogger from Denmark and hopefully it will make me stronger. She is doing that every week, I believe since the beginning of the year, so I will copycat it, as before Crossfit I had no idea about training and now I want to get as strong as possible to have a good appearance in the Open, then hopefully regionals and then, if I will be really really good and strong….who knows…maybe The Games. But for now, I will just do all that is in my power to get myself as good as it gets.

Weekly skill plan looks  like that:

  weekly goal
Butterfly pull-ups 60
MU (banded or not) 25
Bar MU (banded or not) 25
T2B 60
HSPU 25
Strict Pull-Ups 30
Dips/ring dips 60
Push-ups 90
Sit-ups 90
Back ext. 90
DB presses 25
DU x 50 reps 6
Handstand walk 50” 3
Pistols 30
Kipping C2B PU 10
Handstand 3mins.
Run 5km
Swim 2km
Burpees 100

And….today is Thursday and I still have tone left to do and I don’t know how I will incorporate swimming, but I will try though. As for my past training days, they were nice. Monday workout I already posted, so you know how it went with “Diane”. Tuesday I had my Outlaw training and started working on my skills, which I will post here to make sure I am following up myself 🙂 For Outlaw I had to establish a 1RM Back Squat, which ended up being 185#. I tried couple time 205#, but went too much down and could not get up. I could count it, if I would not care about making sure that my ass is below my knees 🙂 But I did take “a walk” with 245# :).

Conditioning part was:

1. 1 minute max. effort (ME) burpees: 22

2. 1 attempt ME unbroken Muscle Ups: 2 (with band and it was super hard to connect them)

3. Run 1 Mile: 7:25min. (Yey….my new record…I get faster and faster each time when I run, but I usually don’t run, so it’s bad).

Yesterday I had my Crossfit training and Outlaw Training. This time I decided to make Outlaw training before, because it always require so much strength that I don’t have anymore if I make Crossfit class before.

Outlaw training Tuesday:

Strength
  • 15 minutes to establish a 1RM Bench Press. Made 150#, which is my body weight, so it is highest weight so far that I pushed with my arms. Super happy about that. Though it was a funny process. Because I reached 135lbs in first 5mins. and then just strugled to get more weight and kept failing. Tried to take longer breaks, nothing worked. One minute left, gave last chance with 140#. Took deep breath, concentrated and got it. Got super excited, took 145# and made it, then took 150# and made it. I went overtime though, but that’s not that important. For first time I used my climbing breathing and concentration technique for weightlifting and it worked!
  • 15 minutes to establish a 1RM Weighted Strict Pullup. Notes: The pullup should begin with a 3 second pause with the arms fully extended, hanging beneath the bar.Made 35# with 15# vest and weights added all around. Tried to get 50#, but failed 🙂
Conditioning
Row 2k: 8:11min. that’s great, because I aimed to be less than 8:15min. Worked a lot with experimenting different stuff to see how it affects the speed, such as: speed of pulling, speed of returning, hand position, leaning back angle.  Last time when I rowed a month ago it was 8:26min, so this is my new record.
For Crossfit class  we had broad jump skills to make that was to jump 30m. in least jumps possible. I made it in 14 jumps. Some guy made it in 11!!!! how is that possible? 🙂
Then there was bloody WOD that tore of skin of my pinky and middle finger, because of snatches. It was hard workout, very hard mentally to keep going and not to stop, but I made it and made it in time cap which was 25mins and that was what pushed me through the last round (clock on my side with seconds piling and minutes changing closer and closer to 25min) 🙂
20-10-20-10 reps of:
  • box jumps 60cm/~24″
  • slamboat rope
  • Push press@75#
  • Power Snatch@75#

I almost wanted to cry, but I learned to make 10 push press in a row pretty well and to make 5 snatches unbroken and really fast, so that was good practise day.

Today was supposed to be my rest day, but I went for gymnastics class as I mentioned at the beginning, because I just want to take all that I can. I got to practise muscle up swing, which I never knew exactly how to make and also some handstand of the wall and some nice warm up exercises. That was super nice and inspiring 🙂

Recap of 27th-29th August Training

First of all, let’s start that I was supposed to have my rest day on Sunday and I ended up going to climbing gym for some bouldering. Bouldering is never associated with resting as it is short interval high effort activity, but I just needed to do that, plus, of course, going for 5km walk with my doggie which is kind of obligatory every 2-3 days. Having that in mind, there is no wonder that my body today is sore everywhere…back, legs, arm, shoulders, you name it 🙂 But….no pain, no gain, right? Today is my rest day and they now coincide with outlaw rest days as I have started following outlaw programming and even after a week, I already see progress. Yes, that fast, because outlaw does lots of oly and this is where I aim to get stronger, I mean, much stronger that I am now. Regarding my regular crossfit classes that I have 3 times a week, I try to choose the ones that have skill training, because now I am all about technique, technique and once more technique. I know that I am strong, I know that I have good stamina, but to grow I need to learn to be as effective as possible. So, let’s go through my 3 days of training:

MONDAY

OUTLAW training (I went to the gym for that):

BB Gymnastics

1) 7X3 Hi-Hang Snatch (knee extension only)- medium/heavy but VERY fast unbroken reps, rest 60 sec. Weights: 75#, 2×85#, 90#, 3×95#. Started really low, because was not sure about high hang snatch and my capacities, but even 95# wasn’t very hard to make, felt really good.

2) 7X3 Hi-Hang Clean (knee extension only) + 1 Jerk – medium/heavy but VERY fast, unbroken, rest 60 sec.  Weights: 95#, 2×105#, 4×110#.

Strength

1a) 3X8 Weighted Strict Pullups – heavier than last week, rest 60 sec.

I have never done weighted pull ups in my life, but well, it’s never too late. Grabbed a vest that was in a gym, asked how much it weights, appeared to be 15#, so not too heavy. Managed to make max. 4 pull ups unbroken. The biggest struggle was with last pull up, it took me 3 tries to finally make it.

1b) 3X8 Shoulder Press. Last week I used 65#, tried to go 75#, but after 3 reps, realized that there is no way I am gonna make 24reps in total, so lowered down to 70#. Still felt heavy, have to work more on technique, as I felt my back bending a bit too much back.

Conditioning

4 rounds for total reps of:

  • In 90 seconds Row 250m then with the remaining time perform AMRAP of OHS @ 115/75#.
  • *Rest 90 seconds after each round (including the final round).
  • -THEN-
  • 400m Run for time (absolutely all out effort).

That was a killer 🙂 first round made 3 OHS, second just one as dropped the bar and it took too long to snatch it back 🙂 3rd round 3 OHS and 4th round I concentrated and made 5 OHS. I think my run of 400m. was fastest that I have ever run 400m., but did not took time, just concentrated on pushing to max.limit. Calves were burning afterwards, which I suppose is a good sign 🙂

Overall, felt really good after training, very high spirits and energized.

TUESDAY

Crossfit Class

Skill: double unders (max. unbroken made in 8mins). Managed to make 37, that is vast improvement from ~20 that I had last week. Still, need to work on that.

WOD

20-15-10 for time:

  • Back Squats 95#.
  • Back Push Press 95#
  • Wallballs 16#
  • Slamballs 15kg
  • RESULT: 15:07min.

Actually I started workout with 115#, because I always take the highest weight prescribed for girls, made back squats, tried to make back push press and failed 3 times in a row. It is just such a weird position to have barbell on the back and obviously I still managed to hurt my neck bone while I learned proper way to land the bar on the back that was a good lesson, but I am still scared of all these back push presses.

Ah…yeah…here comes my bitchy side. There was a couple that came to the class that I haven’t seen before and I assume it was their first time on our box, but obviously not for crossfit. So, here they come, all dressed up from head to toes with Reebok Crossfit, literally: headband, shirt, short, shoes, socks. I even got a bit intimidated by their appearance, as you would think that they would be super good and strong. But the moment when the girl started putting the protection that is usually important when you do bog amount on pull ups and toes to bar so that you would not destroy totally your hands, I began doubting. Why a hell in the world you would need that for back squats and back push press. There is no big friction involved that would tear of you calluses. Not mentioning that calluses actually are good to have as it makes your skin harder, you just have to make sure that they are not too thick 🙂

I was happy when I beat the girl, especially having in mind that I took time to change weights and reset again, it just shows that having all the clothing and equipment does not make you better athlete. And I obviously had a little evil laugh inside me, simply because I don’t like the show off of any sort.

OUTLAW Training

I took like 30min. break just hanging around in a gym and having some snack before I hit the second workout. I am not sure if it is the best idea to put that much at the same time, however, I hope that CF classes usually are higher intensity and Outlaw more concentrated on strength that it will actually work fine. I will see in a month or so how it will affect my overall performance as now it is hard to say.

BB Gymnastics

1) 5X2 Vertical Snatch off High Boxes (at hip) – heavy but perfect—not maximal, rest 60 sec. I took 77lbs, tried 95#, but could not snatch, it felt much more hard than  Mondays hang snatch. Maybe because I have never done oly from high boxes.
2) 5X2 Vertical Clean off High Boxes (at hip) – heavy but perfect—not maximal, rest 60 sec. I took 95# and last set went really hard, could not get first time.

Strength

*The Back Squats are based off of YOUR THREE REP MAX.

1) 5X5 Back Squats @ 75% – rest 2 minutes. Used 135#, as I did not know what is my max, so just assumed that it should be around 180# if I can front squat 145#.

2) 3X5 Front Squats @ 77.5% (3 second pause on the 1st & 5th rep) – rest 90 seconds. Front squat max. I tested last week and it was 145# having myself all the way down, so the weight that I used for training was 113#. That was really hard to make 5th squat up after having 3sec. pause at the bottom. Now I can see why it is called strength training 🙂

Conditioning (this I made much later at night at home, because I felt too tired to do conditioning, especially conditioning that involves burpees, so I made it after coming back from a walk with Nora)

1 minute AMRAP of Jerks @ 225/150#. haha…Obviously there is no way that I could jerk 150#, maybe I could, but I haven’t tried yet, anyways, I would never do that at home, as max. weight that I have is 115# and also because I would need rack for that instead of having to clean in that minute. So, I used 95# and wasn’t even sure if I would be able to jerk that as I felt damn tired after training before and long long walk. Still made 10 jerks, which I felt proud about.

-then (no break)-

100 Burpees for time. Time cap: 10mins.
*Perform 1 Rope Climb @ 15′ EMOM beginning AFTER the first minute. Obviously no Rope climb as I don’t have it at home, just made burpees. It took me 7:28min, to complete. Last week when I tested my burpees for time, I made 77reps. in 7mins., this time it was 95reps. It all summed up in mot taking rests, because I counted that even if I take 10sec. break each minute, I already loose minimum 1min. of my performance. That is a lot to loose. However, it was really a psychological struggle each time after jump to go back down and make it again. And I do them according to Open of 2012 games requirements, with 6″ jump above your max. reach.

-then (no break)-

1 minute AMRAP of Jerks. Are you kidding me? After devastating burpees to make jerks again. I was just trying to catch my breath. Then make a clean. And before 1min. was over managed to make 2 jerks. Still, I made them, I though I would not be able. This is what I call pushing to the maximum. A month ago I could not make 95# overhead without great effort and now I do it without any big effort even being fatigued.

WEDNESDAY

Crossfit Class:

I called this WOD “BLACKBOX POWER”

For Time. Time cap: 40mins. My time: 36:52mins.

  • 100 box jumps 20″
  • 10 front squats 135#
  • 90 release push ups
  • 20 KB push press 35#
  • 80 v-sits
  • 30 toes to bar
  • 70 OH walking lunges 25#
  • 40 Cousins 16#
  • 60 KB swing 35#
  • 50 Deadlift 135#

That was a long long workout with loads of different stuff. I reached my PR on clean. I was sure that I can make 135# front squats and deadlifts, just not sure if I will be able to bring bar to the shoulders. Did it, it was hard, but did not feel like maximum that I could clean. I remember that a month ago I tried to clean 135# and it felt really hard that I though that it would take me at least 3 month to be able to clean that weight, and here you go…it took me a month and starting following Outlaw, at least I believe so 🙂 Most devastating part: making 40 cousins. That is when I started planning how I deal with numbers, because I felt super tired after 15 that I made, so I just decided to break into 5reps and take rest, 5 reps, take rest. That helped a lot, because I could make 5 reps really fast and then having even 10sec. break would bring my power back. Did breaking into parts with KB swings as well:15reps. break, and deadlifts: 10reps. break. I was one of very few that did finish this workout in time cap as most people did not manage to finish it. I assume, lack of stamina.

After this workout, took short break, ate my paleo crunches to get dose of proteins and fats and made Outlaw workout.

Strength

1) 10X1 Deadlifts @ 75-80% – rest 45 sec. Last time when I tested my deadlift it was 255lbs, so I just started from there and took 75% of weight that was 190#.

2) Bench Press: 2X5 @ 75%, 2X3 @ 80%, 3X2 @ 85% – rest 60 sec. Had no idea what I can bench press, so just assumed that it would be 100#, therefore I bench pressed 75#, 80# and 85#.

Strength/Conditioning

1a) 3XME UB + 3 Muscle-Ups – rest 30 sec. Muscle-Ups should be performed as a max effort unbroken set, then perform 3 more reps as fast as possible after finishing the UB set. If you cannot string together more than 3 reps UB, then perform another UB set before performing the extra 3 reps. If you cannot string reps together perform 7 reps as fast as possible.  Obviously I was not able to make more that 3 reps unbroken, max. that I could do was 2 reps and even that using band (smallest one though). However, in the third round I wanted to cry when I had to lock out my elbows to count the rep. Was all swimming in sweat.
1b) 3X3 Snatch Grip Behind the Neck Press – much heavier than last week, rest 30 sec. 95#, hurt my neck boke again, have to learn to land it all the time on shoulder blades.
1c) 3X20 UB KB Snatches (each arm) – heaviest possible (not lighter than last week), rest 30 sec.  Used 26lbs. First took 35lbs, but then changed my mind as I really wanted to make them unbroken.
1d) 3X10 Reverse Hypers – heavy, rest 30 sec. Used 45lbs plate. Felt really heavy after first 4 reps, but doable with little break.

So, that was my training, pretty intense, but nice. I enjoyed a lot. Can’t wait to see what I will do tomorrow and I know that for Crossfit class on Saturday there will be max. weight for OHS, I hope to make at least 95#, or better cross 100# mark 🙂

Week of Cross training

I decided to switch to training 6 times a week and basically I had kind of training all the days. I have my crossfit training classes 3 times a week and had a big dilemma whether I should pay more and get unlimited classes, but then again, I can come to the gym any time and make my own training, plus I do have some weights at home, so I decided to experiment so far and see how it will be going. I have been doing some workouts from “Give them Cold Steel“, also taking a look at “Outlaws” and still checking “Gymnastics WOD”. I am still all over the place, because can’t decide which I want to follow as you can’t make everything. “Give the Cold steel” is followed by Michele Letendre which placed first in regionals of my side of the world, so I am interested in comparing myself with her and see where I stand. On the other hand, Elisabeth Akinwale is being coached by “Outlaws” and she did an amazing job in the games, so I am inclined to follow whoever is the strongest. I would like to have a real coach, but I don’t have money for that, so I will just try to figure out the best way to deal with my training and see where it will lead. If I would pass to regionals next year, then I still would have time to get some serious coach and hopefully correct my weaknesses.

As for the week: Monday, Tuesday, Wednesday went to my Crossfit training, Thursday made training from other box in Quebec, because I wanted to compare myself with them and then went for endurance swimming at night (5min. swim, 2:30rest; 6min. swim, 3min rest, 7min. swim), Friday I made endurance training from Crossfit.com that included running (10x400m. run with 2 min. break in between), Saturday I went for a long hike with my dog and learning snatch technique and today I made Annie (50-40-30-20-10 double unders and sit-ups. Time: 12:40min. Have to cut it in half 🙂 )

I don’t remember what was the training on Monday, though I do remember one part of it, it was:

  • 50 pull ups
  • 50 push ups
  • 400m run
  • I don’t remember what was the time cap, but I know that I made 2 rounds and that my palm were destroyed 🙂 I am working on my butterfly kipping which is so much faster than regular kipping, though I still have to work on making sure that my chin is over the bar. My goal is to be able to make 30 in a row without stopping, as for now I am at around 15, so loads of room to improve.

Tuesdays warm-up was 10min. of double unders and I finally managed to connect double unders and not to have single in between. I was so so happy when I finally got it, because now it is just about increasing number of repetitions rather than learning how to make it.

Tuesday WOD (time cap 30min), my time 17:16

  • 30 KB squats (53lbs)
  • 15 HSPU (for the red we had to make them on parallette, but I am not there yet, so made hand on the ground). It was first time that I was making so many HSPU in a row and I made them kipping, which was a great practise, glad that learned kipping HSPU on Saturday 🙂
  • 10 Toes to Bar  (still working on kipping technique of Toes to bar, still not there yet)
  • 20 KB Squats
  • 15 HSPU
  • 20 T2B
  • 10 KB Squats
  • 15 HSPU
  • 30 T2B

That was a challenging workout, especially last round of HSPU, I had really concentrate and push myself.

Wednesday WOD1 was called “No escape” and I really pushed my strength abilities with time cap 30mins. I did not finished on time, felt short last 30m. :

12-9-6 of:

  • Thrusters (115lbs). My max. power clean before was 115lbs, and now I had to clean in, squat and go overhead. It was super hard, like really hard, I could make one rep at a time. The after first 12, the next ones I was doing with 105lbs, because it was so hard and my technique sucks 🙂
  • Release burpees
  • Pull ups
  • 60m. dumbbell snatch lunges (30lbs each hand). These lunges were draining psychologically. It was really hard to keep hand overhead and I could not lunge more than 15m. at one shot.

Even If I hadn’t finished this workout in time, I was really happy that I made those 115lbs thrusters and when I was pushing a lot with lunges.

Then little short WOD2 for finisher (AMRAP 6min):

  • 12 box jumps (26″)
  • 6 power snatch (75lbs)
  • 60m. shuttle sprint

I made 3 rounds, just because I love box jumps, and 75lbs is not heavy weight for snatches, so I could make all 6 in one shot.

Thursday WOD I took from other box, because the result were already published, so I had what to compare myself with and I did really good 🙂

8 rounds of:

  • 10 OHS (55lbs), could have gone heavier, but wanted to work on my technique rather than heavy pushing.
  • 15 release push ups
  • 20 V-sits
  • My time 15:36, so I beat their fastest in 20secs. 🙂 I know it is vanity, but I like to compete and compare myself. How else we gonna improve? 🙂

Tomorrow heading to the gym, planning to make Diane after training if there won’t be HSPU involved in WOD and to work on ring and/or bar muscle ups.

WOD of 28th July – 1st August

So, last month of August started and I have been working out hard, though feeling that not as good as I could do. I feel that I somehow do not reach my potential and it is kind of frustrating. As usually, I do go to CF 3 times a week and I also try to do workouts from “Give them cold steel” either at home or in the gym. I liked Saturday’s Workout, because it was of 3 parts and AMRAP of 8mins.

AMRAP1:

  • 15 shoulders to overhead (75lbs)
  • 30 push ups
  • Result – 2+22rounds

AMRAP2:

  • 5 deadlifts (205lbs)
  • 60m broad jump (killer 🙂 )
  • Result – 3+5 rounds

AMRAP3

  • 15 KB swing (53lbs)
  • 30 V-sits
  • Result – 4+6 rounds

I was glad that I don’t come to the first classes of the day, because then I can see what others have done and what I have to beat. And I am glad when there are results of some strong girls, because then my goal is to beat. So, I had one girl in mind making Saturdays WOD and then I took my Monday class at the same time when she had, because I wanted to know with whom I am competing and to have a “live” competition.

So, Monday we had again 3 AMRAP, just this time 10mins each.

AMRAP1:

  • 5 box jumps (26″)
  • 10 push jerks (75lbs) (I have to confess that this was the only AMRAP that I made lighter weight that my “competitor” 🙂 I loaded 95lbs, but I don’t know why I was not even able to make a clean with this weight, probably had some fatique from weekend training, so had to go down on weights.
  • Result: 6+30 rounds

AMRAP2:

  • 15 knee squats
  • 15 pull ups
  • Result: 3+22 rounds (plus totally torn hands)

AMRAP3:

  • 30 KB SDHP (53lbs) (kettlebell sumo deadlift high pull)
  • 15 knees to bar
  • Result: 3+7 rounds

So, I managed to make all AMRAPS faster than the girl I was competing with, but I was never far in front and it is amazing feeling to have someone all the time breathing in your neck.

Today I decided to go hard and make two workouts, basically one after the other. It was hard, not only physically, but also psychologically, because second part I was making all by myself and it is really much more harder to push yourself being alone than being in a group. Simply the sight of others also working hard helps a lot. I also regretted for my first part that I have had “Avocado Devilled Eggs” for breakfast, it was not smart idea, especially because it was loads of cardio and I was feeling really heavy.

However, todays training had two WODs, one classical benchmark WOD (yuppie) and the other time challenge.

WOD1 – Fight gone bad

Five exercises, performed for one minute each, with one-minute breaks given after all exercises have been completed. This grueling five-station rotation is then repeated three times per person. You count total of reps, except rowing, where calories are counted.

  • Wallballs – 16lbs
  • SDHP (Sumo-Deadlift-High-Pull) – 45 lbs
  • box jump – 20″
  • Push Press – 45 lbs
  • row

Result: 330.  I have so much more to improve with this one. Hardest part was wall balls, because I really felt those eggs being a bit upset in my stomach 🙂

WOD2:

  • 400m. run
  • 40 release push ups
  • 20 abdos
  • 400m run
  • 30 release push-ups
  • 30 abdos
  • 400m. run
  • 20 release push ups
  • 40 abdos

Result: 11:27min.

Then I took little break of 10-15mins. and made this workout of 3 parts:

6 rounds;

  • 2 Hang Power Cleans
  • 2 Power Cleans
  • 2 Cleans [squat]

rest 120secs between rounds

*no re-gripping on ground

Result: 95-95-105-105-110-115lbs. As Saturday I was not able to make clean to the shoulders to start doing press jerk I was a bit worried when started doing this WOD. But Saturday was Saturday and today is a new day. 95lbs were really light weight and I had no struggle at all with this weight. So, I kept adding little by little weights, so that I would be sure to lift them 😛

B]

For time;

Result: 16:59mins. My hands got ripped off again and there is nothing to be done about it.

C]

Result: no time, but lots of frustration. At around 75 double unders I was so exhausted and 200 seemed so far away that I almost started crying. I had to fight with myself to keep going, because I suck at double unders, because I was really tired, because I could not make more than 10 in a row without tripping. But little by little the number got bigger and I finished this WOD. It took me longer to make C part than to make B part, but I did finished it and then I could tap my shoulder for fighting until the end 🙂 I think todays training  pushed a lot my endurance and I will feel results later.

Summertime

It’s do much more harder to be consistent in writing blog or anything else as a matter of fact in summer than spring or winter. I have so much more energy to spend that I barely sit down in front of computer. And if I do, it is all about business rather than reflection. What is more, I haven’t been close to computer last week at all as I spent it at my parents-in-law, so I used internet simply for checking emails and nothing more. I have introduced to them yucca and paleo pizza. Surprisingly they liked both of them. I was slightly worried that I might have difficulties with my nutrition before coming to visit them but everything went really well. We had our weekly pizza friday where Keven is usually responsible for making dough from aubergine and I am responsible for toppings. I even got a bit confused when I had to make dough, because I got so used that Keven is making it. After malog dough he usually maked bouillon from aubergine juice, scraps of veggies and bones that we collect during the week in our freezer. Especially because commercial stock is out of option. Have you ever checked the ingredients of dry stock cubes? It’s horrible how much sh..t is in it. I haven’t been making any new recipes recently, just using all the old ones, such as chilli, yucca fries, spicy chicken livers, pork tenderloin, tuna salad (with or without tuna), slaw salad, omelet with spinash or greens, pork ribs with the rub that I made some time ago and that will probably last for at least 6 months, chicken or chicken legs made in oven and organic pork sausages is pretty all that we eat recently. Occasionally I do make fudge with sunbutter, but mainly I have my dessert as frozen berries with coconut milk, 100% cacao, coconut flakes and “Enjoy life” chocolate chips. Best dessert ever 🙂 so my culinary adventures seem to have stopped for a while, probably I will feel the urge to get something new on the table. However, I do make every week mayo, barbeque sauce, sunshine sauce from sunbutter and tahini sauce. I also made coriander sauce ( not a big fan, so did not post recipe) and pesto (still sits in the fridge as without pasta it is hard to use it:) ).
Going back to my visit to my parents in law: main goal for going there was to practise my french as they don’t speak english and to get them used to Nora, because they were petrified when we told them that we are getting pitbull. Soon they learned that little dogs are much more agressive than big ones and that they have to worry much more about the behavior of chihuaha that pitbull. I almost got into fight eith my sister in law, who owns chihuaha, because her dog was attacking mine and I said that she needs to get her dog socialised or she wilk have to worry for minimum next 10 years about our dogs being close to each other, because it is not my dog who is attacking. Anyhow, I had really nice week and brough back some weights that Keven had at his parents place, so now I can practise and work out much more often. I also started to follow Wods from “Give them steel” website for conditioning and strenght training, so I do train 6 times a week, plus bike and climbing. I also try at least couple times a week to have 2 sessions a day which is much more easy to do now. Luckily to me, my husband is still stronger that me, so we can challenge each other by making snatches, hang cleans and other weight training. I am lucky to have such a supportive partner 🙂

WOD 18th july

Yesterday i had my 3 consecutive day training of Crossfit and it is something that I haven’t done before. Remember when I had 2 days, day off, 1 day and it was definitely no good? So, having training 3 days in a row seems to be perfectly fine. I had no problema at all and did not feel tired and fatigued. Yesterday training was strengh training, so good oposition to cardio of the day before. I decided to tackle 105lbs barbell and I did not plan to finish on the same weight but I did. I think a lot mean that it was only me and the other gyy in the training session, so our couch was pushinh and supporting a lot. I did not aim for speed, I was aiming at perfecting my technique and working on eliminating my round back. Having said that:

WOD1:
9 power clean + front squat -105 lbs
400 m run
21 dumbell thrusters 35lbs each hand
12 power clean + front squat
400 m run
15 db thrusters
15 power clean + front squat
400m run
9 db thrusters

Time: 24:19min. It was super hard to make last set of cleans and after that to run those 400m. I was sooook tempted to cut some corner of my run that I had really motivate myself not to do it. The fact that I just managed to make 15 power cleans and front squats 80% of my body weigh definitely helped, so I finished the run 🙂

WOD2 was more of my style and I was absolutely aiming for speed and making all exercises unbroken:
50 abdos
40 release push ups
30 air squats
20 burpees
10 Cousins 16lbs ball

Time: 6:30min. I waisted quite load of time trying to understand how to make last exercise, but finally I tackled it 🙂

WOD 14th June

I think today was one of the most physically intense days that I had for a while. Having in mind my bike ride to work that is 17km mostly uphill, I decided to take a Crossfit class after work today. To get to the gym googlemaps were showing 20km and it was definitely an interesting ride and I am glad that I wrote down the streets before leaving, because my iPod map of course decided to drop pin somewhere by itself and erase my route 🙂 it took me 50mins. to get to the gym and I arrived 15mins. before class started. Obviously, I decided to skip warm-up which included running, as I think 50mins. of intense riding is more that enough for the body to warm up.

Todays training consisted of 2 AMRAP of 15mins:

WOD1:

  • 20 box jumps (decided to go with guys and took 29″ height)
  • 20 wall balls (again, following guys with black ball of 20 lb)
  • 20 burpees
  • 400m rowing (on the hardest scale)
Result: 2+25 rounds.

I told myself that I will start going on heavier equipment from next week, but as there was an opportunity, I decided to try out the 20lb wall ball, having in mind how easily I was doing 16 lb previous trainings. It is definitely harder, but much more rewarding. Regarding box jumps, I have already done 29″ box so it wasn’t that hard and rowing is not a big deal for me.

WOD2:

  • 5 Floor press (95lb)
  • 10 handstand push ups (did pike press)
  • 15 release push ups
  • 10 roll abs
Result: 3+31 rounds

Actually I tried to make 115lb floor press, but as I have done floor press only once before, I think I overestimated myself, because I was not able to lift it 🙂 So, ended up changing weight to 95lb that was quite doable 🙂 As for handstand pushups I still need to practise them and I did not feel that I would be able to make them after floor press and even if I would make them first round there was no way I could see myself making them second round. Anyways, my plan is to try to make them tomorrow after training and see how it will go.

After training I still had to get back home and go steep uphill, I have to say that my legs were a bit shaky, but all went fine and it was soooo good to take a long warm shower to release the muscle tension. I wonder what will be tomorrow’s training 🙂
